How Accurate Is a Wrist Heart-Rate Sensor?

Every band and watch measures heart rate the same way: green LEDs shine into your wrist, and a photodiode measures how much light comes back. Blood absorbs green light, so each pulse changes the reflection slightly. The device counts those changes.

Understanding that one mechanism explains every strength and every failure of wrist heart-rate tracking.

Where it is reliable

At rest. Sitting, sleeping, working — the wrist is still, the sensor sits flush against skin, and the signal is clean. Resting heart rate from a wrist device tracks a chest strap closely, and the trend over weeks is genuinely useful information.

During steady-state exercise. A continuous jog, a stationary bike, a treadmill at constant pace — the heart rate changes slowly and the motion is rhythmic and predictable. Accuracy here is usually good.

Where it struggles

Rapid changes. Interval training is the classic failure. The algorithm smooths the signal to reject noise, and that smoothing means it lags behind a genuine spike by several seconds. On short intervals it can miss the peak entirely.

Anything gripping. Weightlifting, cycling on the drops, tennis, or carrying a heavy bag. Flexing your forearm changes the shape of the tissue under the sensor and squeezes the blood vessels it is watching. Readings during a hard set are often meaningless.

Cold hands. Peripheral circulation drops, so there is less blood at the wrist to measure. Readings in cold weather, or the first minutes of a winter run, are frequently wrong or absent.

Cadence lock. The most misleading failure. If your steps or pedal strokes happen at a rate close to your heart rate, the algorithm can latch onto the motion instead of the pulse and report a beautifully smooth, entirely fictional number. It looks more plausible than a correct reading.

Things you control

Fit is most of the accuracy

  • Wear it about a finger's width above the wrist bone, not on it
  • Snug enough that it does not slide when you shake your arm, loose enough to be comfortable — a gap lets ambient light in
  • Tighten it a notch for workouts and loosen it afterwards
  • Keep the sensor window and your skin clean; sweat, dust and sunscreen all scatter the light

Two other factors are worth knowing about because they are not your fault and not fixable: dense wrist tattoos over the sensor area can block the light almost completely, and darker skin absorbs more green light, which is why some manufacturers have moved to additional infrared sensors.

If you need accuracy during hard exercise

Use a chest strap. It measures electrical activity from the heart directly rather than inferring it optically, so none of the problems above apply. Most straps broadcast over Bluetooth and pair with the same watch or phone app you already use, so it is an addition rather than a replacement.

For interval work, weight training or any sport involving grip, the difference is not subtle.
